Thor’s Chris Hemsworth’s workout routine worked too well!

“I put on too much muscle. A few days before shooting was to begin, we realized none of my costumes fit!”

Thor’s Director, Kenneth Branagh, told Chris to get as big as he could in preparation for his role as Thor. Three months later, the director told him he was too big and he needed to slim down.

The Australian-born actor starred in A Perfect Getaway and Star Trek before taking the lead role in Thor. In those movies, it wasn’t necessary to have a superhero body. Chris was fairly lean, but to make the action film more believable, Hemsworth had to make a body transformation.

Hemsworth knew that in order to play the role of the Thor, god of Thunder he would have to put on a good amount of muscle fast to gain size and look worthy of a god. The role required Chris to add about twenty pounds of lean muscle to his frame. But he had to do it without looking overly bulky and muscle bound like many bodybuilders do.

This wasn’t something Chris took for granted. He knew he had to work hard and smart to look the part. As a result, the Thor Workout came about.

His efforts and the program were so successful that Chris’s workout routine got him to build muscle fast. In fact, he put on too much muscle too fast and wasn’t able to fit into his Thor costume. This forced him to alter his workout and diet.

Thor’s Chris Hemsworth’s Diet Secrets

To gain muscle fast, you have to eat muscle building foods. Chris Hemsworth’s diet consisted of:

  • protein shakes
  • lean chicken
  • slow burning carbohydrates

Those foods made up small meals that Chris would eat every two to three hours. This kept a steady supply of nutrition to his muscles without the worry of storing extra calories as fat.

Another diet secret Chris used was to minimize his sugar intake.

Chris didn’t come up with the Thor workout on his own. He enlisted the help of Detroit trainer and fitness coach Michael Knight. To get the best results out of his clients, Knight draws upon all different training doctrines. Hemsworth trained using everything under the sun like…

  • suspension straps
  • kettlebells
  • tires
  • battling ropes
  • traditional dumbbells and barbells

The use of machines was totally out. Chris Hemsworth’s workout was full of compound exercises; isolation exercises were limited. This way, Chris Hemsworth trained his entire body and was able to add variety to the workouts.

Hemsworth commented that all he did in preparation for the film was eat, sleep, and train. Sleep is something that many people neglect in their training. Chris said that sleep played an important role in his ability to add muscle fast while still burning fat.

To put on muscle fast, you have to do compound exercises. These give the best bang for your buck because they use multiple muscle groups at once.

The Best Compound Exercises:

  1. Squats – Lower Body Exercise
  2. Deadlifts – Lower Body Exercise
  3. Bench Press – Upper Body Push Exercise
  4. Shoulder Press – Upper Body Push Exercise
  5. Pull Ups – Upper Body Pull Exercise
  6. Bent Over Rows – Upper Body Pull Exercise

These exercises will add the most mass and bulk and are what Chris used to gain muscle fast.

  • Week one – 4  sets; 4-6 reps
  • Week two – 4 sets; 6-8 reps
  • Week three – 4 sets; 8-12 reps
  • Week four – 4 sets; 4-6 reps

– Repeat for weeks five to eight

Thor Chest and Back workout:

  • Bench press
  • Bent-over row
  • Weighted pull-up
  • Weighted dip

Thor Leg workout:

  • Squat
  • Deadlift
  • Hamstring curl

Thor Arm workout:

  • Weighted chin-up
  • Close-grip bench press

Cardio Circuit Training

Chris Hemsworth’s Thor workout changed over time. He started out building as much muscle as he could, then leaned out and tightened up his physique. As mentioned before, the actor came to the set too big to fit into his costume. He had done too good of a job adding muscle. Chris had been lifting heavy weights in an effort to aid muscle growth. When it came time to lean out a bit, Hemsworth cut back on the calories and increased his cardio.

Traditional long, slow cardio is not the best option for those who want to maintain that fitness model look. Instead use high intensity interval training full body circuits.

Kettlebell CircuitChris Hemsworth Thor Workout

1. Kettlebell Swings – 30 seconds each

  • two hands
  • left hand
  • right hand

2. Kettlebell Cleans

  • 5 right hand, 5 left hand
  • 4 right, 4 left…
  • repeat all the way to 1 and back to up to 5

3. Turkish Get-Up

  • 5 minutes total

4. Windmill

  • 5 per side

Reps: 21, 18, 15, 12, 9, 6, 3

All exercises are done in order listed before decreasing reps. Every exercise is done for the set number of reps before moving to the next exercise.

Pull ups, Back Squats x 90lbs, Press x 90lbs, Sit Ups

Row 500 meters

50 kg clean and jerk x 30

30 pull ups

Row 500 meters

24” box jump x 30

Wall balls 20 lbs x 30

Row 500 meters

Snatch 40 kg x 30

20 lb ball slam x 30

Row 500 meters

Kettlebell swing x 20lbs x 30

As you can see, the Chris Hemsworth Thor Workout was split into two parts.  The first was to build muscle fast. For this, he used heavy compound movements. The second phase was to make everything look its best. For this, Chris used a common technique in Hollywood workouts referred to as “The Shrink Wrap Effect.”

You can think of the Shrink Wrap Effect as tightening your skin around your muscles to help you look more muscular and toned; avoiding the bulky look.

You can do it too. So if you want that “Hollywood look,” then go out and get it!

If you are interested in looking and training like Chris Hemsworth, make sure you stay away from most fitness magazine programs and don’t train like a bodybuilder.     For the mass building phase of the workout, how many times a week do you do each of the three workouts? I know it gives the rep scheme, but is this a 3 day split? it seems like there would be some short days??

      I do like a 3 day split for mass building. The more often the muscles get worked the better.

        Thanks for the quick response! But just to clarify you are saying to do all three body groups each day you lift? and to lift 3 times a week? This makes sense to me, I was just confused and wanted to clarify, thanks again

          That’s right. Do a full body workout everyday your train with weights. Do a major upper body push exercise, a major lower body exercise, and a major upper body pulling exercise. If you need or want a little more arm work do and exercise for the bis and tris too.

          Abs can be done on cardio days.

        I just ask this because some of the exercises seem repetitive for the same day (pull up/chin-up, bench/close grip bench). But I assume you would just alternate these exercises correct?

          Chris was looking to get big as fast as he could, that is why some of the exercises repeat like that.

          Even though they repeat they still have a slightly different focus. A close grip bench will hit your triceps more than a regular bench. A pull up and bent over row work the muscle from different angles.

          For most people I recommend you pick one major exercise for each muscle group that day.

          day 1
          Shoulder Press
          Pull Ups

          Day 2
          Bench Press
          Bent Over Row

          Day 3
          Dumbbell Incline Press
          Dumbbell One Arm Row

          That is an example of how I have people pair and split upper body exercises.

    I do different muscle groups on different days, i see results but so slowly, i want to be able to see quick results like within 3months! Im at 59kg right 17 years old… what should i dooo?

      To see results faster you have to workout more often. Instead of working different muscle groups each day lie a typical bodybuilder split, do full body workouts. If you were to do chest on monday, then back on tuesday, etc., you are only hitting each muscle group 1x per week.

      What I suggest is that you do a full body workout on Monday, Wednesday, and Friday. That way you hit the muscle 3x a week. Of course you will not do as many sets for each muscle group on a 3 day split, but by the end of the week the volume will be there. Plus spending an hour on 1 muscle group is over kill.

    Im 18 and i am overwieght but not by a lot. i just want to lose all the fat and get ripped fairly quickly. i am lifting but that doesnt really get rid of the fat. if you could please give me some pointers on dieting, weight-loss, getting big, etc. it would be greatly appreciated!

      This is just a portion of Chris’s workout. He trained for months and varied his training over that time.

      One thing people should note is that what actors and stars do is different than what regular people do from day to day. When an actor gets ready for a role they don’t have anything else to do but get ready for that role.

      Chris did do things with kettlebells and barbells to help build the shoulders. Just not too much in the phase I wrote about.

    Hey i was wondering if you could shed some light on all the phases of Chris’s training. I would like to pretty much emulate his workout over the entire course of his training for Thor. Thank you

      Dave, it is pretty hard for most people to do the same kinds of workouts that Hollywood celebrities do. That’s because they can devote all their time money and effort on the single goal of looking the part of a movie.

      There would be days Chris would spend 4-6 hours working out. This isn’t something most people have the time to do. This puts you in a tricky place with respect to overtraining.

      I like to post these workouts only as an idea of what people do. I hope you get ideas and some inspiration. But they are not ment to be followed exactly as the actors do.

    Hi i was just wondering about the structure of all of the workouts. do you preform each phase for a set amount of weeks seperately or do you mix them in on different days?
    So would you perform the muscle mass building phase for 8 weeks then move onto the cardio curcuit training and do that for so many weeks before moving on to the kettle bell curcuit perform that for the set amount of weeks and then move on to thor workout 1 do that for a specific time and then finally do the thor workout 2 etc etc…

      Adam, it is best to split phases up. The length depends on your goal. Chris did a mass building phase first. If you saw pictures of him before you would see that he was pretty skinny.

      He gained too much mass and had to trim down a bit. So he did a metabolic phase to help lean him out a bit.

      You pretty much have it. Work at one phase for a while. There is not set number of weeks you stay at a phase. Stay there as long until you reach your goal, or that part of the program stops delivering results.

    This workout sounds alot like crossfit, I did alot of bodybuilding type workouts for years and finally I stop bc it was taking a toll on my body. I’ve been doing a modified crossfit routine for a couple months now and I really like it! Great results and fun.

      They did mix things up a bit. Kind of went old school with some of the exercises for sure.
